Deadlift Setup Checklist: Fix the Start Before Pulling Harder

A step-by-step checklist for deadlift stance, grip, brace, lat tension, bar position, and when to reduce load.


Most deadlift problems start before the bar leaves the floor. If the bar is too far away, the brace is loose, the hips shoot up, or the upper back has no tension, adding more effort usually makes the rep worse. The setup is the lift's first rep.

A strong deadlift setup creates a simple goal: push the floor away while the bar stays close and the torso position changes gradually, not suddenly.

1. Put the Bar Over Midfoot

For most conventional deadlifts, start with the bar over the midfoot, not against the shins and not out over the toes. When you look down, the bar should roughly split the foot. From there, hinge down to grip it without rolling the bar away.

If the bar starts too far forward, it will pull the lifter out of position. If it starts too close, the knees may push it forward before the pull begins.

2. Set the Grip Without Squatting the Bar

Reach down by hinging at the hips. The shins can move toward the bar after the hands are set. Avoid dropping into a deep squat position unless your build and variation require it. Most conventional deadlifts start with hips higher than a squat.

Grip width should let the arms hang straight. Hands too wide increase range of motion and make the pull harder than needed.

3. Brace and Pull the Slack Out

Before the bar moves, take air, brace the trunk, and create tension through the arms and lats. Pulling the slack out means the body and bar connect before the hard push. You may hear the bar click against the plates. That is tension arriving before acceleration.

If the lifter yanks from a loose position, the first movement is often the back rounding or hips shooting up. Slow the start down until tension is reliable.

4. Keep the Bar Close

The bar should travel close to the body. Dragging it aggressively up the shins is not required, but a large gap between bar and legs increases the demand on the low back. Use the lats to keep the bar path close and the shoulders slightly in front of the bar at the start.

On video, check whether the bar swings forward around the knees. If it does, the start position or lat tension probably needs work.

5. Finish Without Leaning Back

The lockout is standing tall with hips and knees extended. It is not a backward lean. Overextending the low back at the top adds stress without improving the lift. Squeeze the glutes and finish stacked.

When to Reduce Load

Reduce load when the start position cannot be held, when the bar drifts forward, when every rep becomes a hitch, or when pain appears. Technique breakdown at moderate loads is information. Use it before heavier loads make the pattern harder to change.
